What 90 minutes of football actually does to your body

A football match asks a lot from your body. Not in the vague "sport is hard" sense, but in very specific, measurable ways, covering distance, intensity, temperature regulation, and timing that are quite different from most other sports.

Understanding what happens physiologically during a match is the foundation for understanding why nutrition matters, and why getting it right makes a real difference.

You cover more ground than you think

The average outfield player runs between 10 and 13 km per match. But raw distance only tells part of the story. Throughout those 90 minutes, a player changes pace roughly every 4 to 6 seconds, shifting between walking, jogging, sprinting, and everything in between.

That stop-start nature makes football metabolically expensive. Your body constantly switches between energy systems, which is much more demanding than sustained effort at a steady pace.

Your energy stores take a hit

The primary fuel for high-intensity efforts is glycogen, the carbohydrate stored in your muscles and liver. Research shows that muscle glycogen can drop by 40 to 90% over the course of a match, depending on position and playing style.

When glycogen runs low, the body shifts to slower fuel sources. Speed drops. Decision-making becomes harder. That familiar feeling of legs going heavy in the 70th minute is not a coincidence. It is your energy system running out of its preferred fuel.

You lose more fluid than most players replace

Sweat rates during a match typically range from 1 to 2.5 litres per hour, depending on temperature, humidity, and individual physiology. Even a loss of 2% of body weight through sweat is enough to measurably affect endurance, coordination, and concentration.

The problem is that fluid alone is not enough. Sweat contains electrolytes, primarily sodium, that play a critical role in nerve signalling and muscle contraction. Replacing water without replacing electrolytes dilutes what remains, which can make things worse rather than better.

Recovery starts the moment the final whistle blows

The 30 minutes after a match is when your body is most primed to absorb nutrients and begin rebuilding. Muscle fibres damaged during play need protein. Inflammation needs managing.

Leave that window empty and you push the recovery timeline back by hours, sometimes more.
